Diaphragm Strengthening Exercises for Freediving: A Step-by-Step Guide

A strong diaphragm is key to improving breath control, whether you’re diving deep underwater or simply looking to enhance your lung function. At Apnea Total, we focus on helping our students strengthen their diaphragm to increase their ability to hold their breath and manage stress. In this post, we’ll guide you through a series of exercises designed to target and strengthen your diaphragm. These exercises are easy to practice on your own, and with consistency, they’ll help you become a more efficient freediver and improve your overall respiratory health.

1. Diaphragmatic Breathing (Deep Belly Breathing)

This foundational exercise is essential for building diaphragm strength and should be incorporated into your daily practice. It teaches you how to engage your diaphragm fully and breathe more deeply.

How to do it:

  • Sit or lie down in a comfortable position with one hand on your chest and the other on your belly.
  • Inhale slowly through your mouth, focusing on expanding your belly rather than your chest. Your hand on your belly should rise, while the hand on your chest remains relatively still.
  • Exhale gently through your mouth, allowing your belly to fall back down.
  • Repeat for 10-15 breaths, focusing on smooth, controlled inhalations and exhalations.

Tip: Practice this exercise daily for at least 5 minutes, increasing the duration as your diaphragm becomes stronger.

2. Rib Stretch Breathing

This exercise helps increase the flexibility of your ribcage and allows for greater lung expansion, an important factor in improving diaphragm strength.

How to do it:

  • Stand or sit up straight. Place your hands on your lower ribcage.
  • Take a deep breath in through your mouth, expanding your ribs outward as much as possible.
  • Hold the breath for 5-10 seconds, allowing your diaphragm to fully engage.
  • Exhale slowly through your mouth, letting your ribs contract.
  • Repeat for 10 breaths, holding each inhalation for longer as you improve.

Tip: This is a great exercise to combine with diaphragmatic breathing for a more comprehensive workout.

3. Pursed-Lip Breathing

Pursed-lip breathing is effective for controlling your exhalations and building strength in the diaphragm, as it creates resistance in the airways.

How to do it:

  • Begin by inhaling deeply through your mouth, filling your lungs completely.
  • Purse your lips as if you were about to whistle.
  • Exhale slowly and steadily through your pursed lips, making the exhalation last twice as long as the inhalation.
  • Repeat for 5-10 minutes, focusing on keeping your breaths smooth and controlled.

Tip: Use this technique during everyday activities to manage stress and practice diaphragm control.

4. Resistance Breathing with a Straw

This exercise introduces resistance into your breathing, making your diaphragm work harder and strengthening it over time.

How to do it:

  • Take a straw and place it in your mouth. Inhale deeply through your mouth, then exhale slowly through the straw.
  • Try to extend the exhalation as long as possible, maintaining a steady airflow.
  • After a few repetitions, challenge yourself by increasing the time it takes to exhale fully.
  • Repeat for 10 rounds of breathing, ensuring each exhale is slow and controlled.

Tip: Over time, you can reduce the diameter of the straw to increase the resistance and further challenge your diaphragm.
